T - Temperature: To relax fast or distract your mind with sensation, hold an ice pack to your cheeks or eyes or dunk your face in a bowl of ice water for at least 30 seconds to activate your Diver Reflex*.
*If you have high blood pressure, talk to your doctor before trying.
I - Intense Exercise: Doing a few minutes of vigorous exercise will release Endorphins. Try a few minutes of Jumping Jacks or running in place (or around the block). Play your favorite fast paced song and dance it out.
P - Paced Breathing: Breathe deeply into your belly, expanding your lungs as much as you can. Pace your inhales and exhales to 5-6 per minute. Then make your exhales longer than your inhales (5 seconds in, 7 seconds out).
*Try a 60 bpm Metronome track from your music streaming app or YouTube for pacing.
P - Paired Muscle Relaxation: Breathing deeply, tense your muscles (not so much that you cramp up) section by section, move your focus from your feet up your body. Tense up with every inhale, relaxing and melting with every exhale.

I walked in and said, I’m the worst I’ve ever been in my life Last night I almost took a dive Thinking about how I’m alone here after all cause I didn’t get better fast enough, and water’s so enticing when oxygen is already burning
She said, what’s your crisis management, cause we’ve been trying and it’s just not working, and this arena isn’t an ocean that leaves you an island
I thought how it felt so powerful then, lost adrift in the ripple effect of one more monsoon wave of all my doubt and worthlessness and I couldn’t escape I walked around in a daze, Not even in my own body anymore and every attempt to anchor sent me sailing again Powerful enough to disassociate
These are wounds you’re nursing, the only nurturing you know at all, the last thing I remember thinking is God, suffocation had never felt so enthralling cause fighting is exhausting after all this time
And there’s one in this world who pulled me aside told me I had to focus on making myself happy and to remove the weight bags that kept me from doing the work I had to do to get there.
And tears falling, I said I’m trying, she cautioned me to let them fall much more often. She said, I know, I see how hard you’ve been trying, struggling, working to get better; and weight bags fell from my shoulders, she who sheltered me, adopted in all but law, reminding me if the only person I ever save is just me then that is more than enough And I am worth it. Still working on believing it.
Cause I almost took a dive, raging against my own life with enough force to be my own enemy winning with the upper hand fastened to my throat.
And I walked in and said, something’s gotta change cause I almost did it, terrified my own self beyond any words in this world.
I can’t care how worthless they painted me, abandoning me with one more cruel story to take the life right out of me, cause this time the darkness I was being driven to has to find another excuse than everything that’s yet again wrong with me.
That song was tired out, first verse, a century before this one. And if all their claims to love seek little else than finding every chink and exploiting for another jab at my weakest links, then I will carefully wrap myself up, pack myself up, set this aside, And find myself a new place where I’m more than yesterday’s mistake, tomorrow’s regret, worthless rags where I already made the mess, a place to forgive myself and maybe, just maybe, be the one person I save.

List activities that will take your focus in the moment (for example draw, play a video game, put together a small puzzle)
List things you can do with someone who calms you (for example help with washing dishes, fold laundry, cook a meal)
List 2 times before when you were struggling emotionally and got through it (to remind yourself that you have before and can survive again)
List things you can do to activate opposite emotions (for example watch some funny videos to counteract sadness with laughter)
List numbers you can call for help (For example a crisis hotline, therapist, or loved one)
Bonus Project: Self-Soothing Tool Box
Fill a small box with anything that you can grab in a moment of stress to occupy your 5 senses.
This can include things like fidget toys, stress balls, mini plushies, small puzzles (25 pieces or so), a laundry sheet or perfume that calms you, a print out of the lyrics to one of your favorite songs, photos of loved ones, a Box Breathing guide, post-it notes with helpful affirmations, and even sour candies or mints.
The goal here is to have a go-to collection of self-soothing assistants so you're not searching and struggling in the midst of your distress.

what “feeling better” can look like after using a coping technique:
beng able to get up and walk around safely
thinking/talking more clearly and lessening of brain fog
a willingness to re-engage with a situation/emotion (even with some reluctance)
ability to do a task you did not want to/could not do before
being able to plan and problem solve (even if you still don’t know what to do)
improved concentration/focus
more understanding of a situation
calmer and slower thoughts (rather than scattered thoughts/rumination)
slower heartbeat and breathing
faster heartbeat, if doing exercise, and momentum that gives you a chance to do a task before you sit down again
being able to sleep easier
an ability to look at the big picture and not get lost in the details
feeling that you can “manage”
ability to control outbursts/destructive behaviour or pause before acting
managing to stop crying
I think people tend to assume their mood is what will improve after trying coping techniques, however, your mood is not the full extent of your mental health, and it doesn’t totally define whether or not a technique has helped you. When disorders cause symptoms like chronic emptiness and low mood, it’s worthwhile to pay attention to your body and your abilities to look for signs of improvement, which can then have an affect on your mood in the long term.
