The ancient Arabs, too, just basically ate milk, dates, and wheat. You get all the nutrients you need from those three (dates are highly nutritious, but they're fruits, so they lack nutrients like B12 which you can only get from animal sources--hence the milk!), meat was traditionally very, very, very rare. People only had meat for big celebrations, to present to guests as a sign of hospitality, the Prophet Muhammad would go for months without a fire being lit to cook anything in his home...
Don't forget issues like famines, 'Umar bin Al-Khattab found it excessive if anyone should eat meat more than once a month!
For most of human history, we didn't have food in abundance and people lived off pretty simple food... in the west, hummus gets treated like a fancy rich people food, but in the east (Middle East, really), bean paste and flat bread is what my grandfather was used to having for breakfast every day... I love fava beans and chickpeas with a little lemon juice (my dad prefers putting olive oil on top)... labnah on the side is heavenly! If you like spicy food, add a dash of the brine from some jalapenos (or, if you really love spicy food, put some jalapenos in there!) for a fun twist. Whatever isn't eaten, pack it up, reheat portions of it for days... it's fun! You can buy canned bean pastes for your base (just heat them up the first time in a pan, with a little olive oil, preferably.) ^^
(Note: boycott the Sabra brand of hummus, though, if you're avoiding Israeli products.)
So, eat your bread and cheese and water (and treat yourself to some cured meats or eggs!), be happy if you can afford fresh fruits and vegetables to munch on, jams and preserves help so much to keep them for longer... simple foods have kept people alive for a long, long time.
There have been some changes, unfortunately, to how nutritious fruits and vegetables are, to make the plants produce fruit for longer or even year-round, packaging fruits often means they're taken down not fully ripened yet, so they didn't have enough time to get as much nutrition as they need from the soil, but hey, you can have a multi-vitamin on the side of your breakfast to help. Take care of yourself.

HRC criticizes companies for ending DEI programs under right-wing pressure
The Human Rights Campaign (HRC) has criticized companies like Molson Coors, Ford, and others for “abandoning their values and backtracking from commitments to diversity, equity, and inclusion (DEI)” following right-wing pressure campaigns. The HRC concurrently released new survey data showing that rollbacks on DEI from large corporations in recent years are wildly unpopular with LGBTQ+ individuals and alienating many consumers. This data comes in response to far-right activist and conspiracy theorist Robby Starbuck allegedly causing numerous prominent companies — including Ford, Lowe’s, and Harley-Davidson — to significantly scale back their DEI efforts via public pressure campaigns. Starbuck, who reportedly believes that chemicals in tap water are turning kids gay, has over half a million followers on X. Related Brands that bend to anti-LGBTQ+ pressure lose more customers, study says Bud Light called its trans-inclusive marketing campaign a misstep. But that may prove an even bigger misstep. “The LGBTQ+ community is an economic powerhouse, and we want to work for and support companies who support us. Additionally, over half (52.5%) said they would try to get others to join the boycott, and similar numbers (51.7%) would remove any profile, credit card, or app they had with the company. Nearly 28% of respondents said they would join a protest or sign a petition against the company too. Additionally, 72.4% of LGBTQ+ adults said they’d feel less supported by their company if their workplace rolled back inclusion efforts for the community, 66.6% said they’d feel less safe, and 54% said they’d experience a decline in their mental health. A third of participants said they’d be less productive, and 19.6% said they’d look for a different job entirely. Meanwhile, over 95% of LGBTQ+ adults said that their company scoring high on HRC’s Corporate Equality Index (CEI) — a measure of LGBTQ+-inclusive company policies — would mean they feel their company supports the community. Half said that a CEI score of 100% would mean there’s strong support for the community. The data similarly reflected that LGBTQ+ community members feel supported by companies that sponsor Pride parades, hire out leadership, donate to LGBTQ+ nonprofits, make community outreach efforts, and feature queer representation in their marketing and product development. The President of the Human Rights Campaign, Kelley Robinson, said that Starbuck is a “MAGA bully and Republican-reject” whose “only business experience is hawking vitamins marketed by people profiting off of COVID disinformation.” The HRC also referenced data from a Washington Post-Ipsos poll that found that most Americans support DEI measures and feel that these measures better support marginalized people while helping guarantee significant outreach to the public. 大家好! Our government distributed another set of vouchers to all households to help with the rising cost of living. These vouchers are split into those for dining out and the ones for buying groceries. I used to donate them to charity; now that GST has increased by another 1% this year on top of a whopping 18% rise in water bills (IIRC another 7% next year), I gave them to my parents. This lessens their financial burden since they have retired.

At a time when many retirees around the world struggle with the cost of basic essentials, I feel thankful that my parents eat well. Making sure that they're comfortable means fewer cafe and restaurant visits. Dining out often is possible by avoiding overpriced artisanal dishes. Avocado toasts served at cafes average between $12 - $18 in Singapore, whereas in the photo below, black pepper stirfried chicken and vegetables, tomato and onion scrambled eggs and stirfried hairy gourd with rice cost me $4.50. Higher nutrition, more wallet-friendly.

If we crave fried chicken, local food stalls do a great job making them crispy on the outside and juicy, tender and flavourful on the inside. For $4.50, I got fried chicken, rice, stirfried cauliflower with fu pi (tofu skin) and stirfried green beans. Add iced local coffee at $1.60 and the total cost of my lunch was $6.10, whereas a KFC Zinger meal with a burger, fries and Coke is priced at $6.50. For many of us, dining out often nowadays involves making smart choices and focusing on nutrition instead of aesthetics. I do visit cafes and restaurants once or twice a week at most instead of a few times a week.

Fish, meat, poultry, eggs and tofu aside, I also love seafood; cuttlefish is high in protein, low in saturated fat and a rich source of vitamin B12. I choose it sometimes when I have yong tau foo (they're the light brown slices in the following photo). Because cuttlefish is mostly tasteless on its own, yong tau foo customers normally dip it in sauces. In order to reduce my salt intake, I dip everything in the light briny broth and have my noodles plain, without soy sauce or oil. This seafood, eaten in moderation, is a rich source of nutrients and I have it on rotation with other proteins.

It wasn't long ago when I expressed horror as the death toll in Gaza reached 20,000; today, it has surged past 32,000. Survivors aren't faring any better - emaciated bodies, gaunt faces and haunted eyes tell a story of immense hardship and 1 by 1, they're dying. This genocide is the worst I've seen inflicted on an entire population and it's sickening that some hypocritical nations still supply Israel with weapons whilst trying to appear sympathetic to Palestinians' suffering. They have no right to dictate to other countries what human rights are; I'll never believe them again. 下次见!

One of Ten in U.S. May Have to Switch Occupations Post Pandemic (Bloomberg) One out of every ten U.S. workers—about 17 million, all told—will likely be forced to leave their jobs and take up new occupations by 2030 as Covid-19’s after-effects destroy huge swathes of low-paying positions in a labor market that was primed for disruption before the pandemic. “Covid is a big disruptor,” Susan Lund, a Washington-based partner at McKinsey Global Institute, the consultant’s research arm, said in an interview. The 17 million Americans are part of the more than 100 million people worldwide that the institute forecast will need to leave their jobs and enter new lines of work by the end of the decade. That will amount to about one in 16 workers in the eight leading economies covered by the study, which includes China, Japan, Germany and the U.K., as well as the U.S. In a more-than-130-page paper, the institute sees the pandemic accelerating three trends that will continue to upend the labor market in the years ahead: more remote work and working from home; increased e-commerce and a bigger “delivery economy;” and stepped-up business use of artificial intelligence and robots. The forces Covid-19 unleashed mean there could be a lot less demand for front line workers in food service, retail, hospitality, and entertainment.
Politics Is Seeping Into Our Daily Life and Ruining Everything (Reason) Is there anything that politics can’t ruin? The answer, it appears, is a resounding “no” as partisan conflict creeps into all areas of American life. Our political affiliations, researchers say, obstruct friendships, influence our purchases, affect the positions we take on seemingly apolitical matters, and limit our job choices. As a result, many people are poorer, lonelier, and less healthy than they would otherwise be. “Political polarization is having far-reaching impacts on American life, harming consumer welfare and creating challenges for people ranging from elected officials and policymakers to corporate executives and marketers,” according to a new paper in the Journal of Public Policy & Marketing by researchers from Arizona State University, the University of Wyoming, and four other U.S. universities. People’s partisan identities influence the range of people with whom they are willing to have relationships, the brands they purchase, and the jobs they take. The finding that everything is becoming politicized builds on a growing mountain of data. Even before political tensions hit their current fever pitch, a 2018 survey found that “Nearly two-thirds (64 percent) of consumers around the world will buy or boycott a brand solely because of its position on a social or political issue” (the number for the U.S. was 59 percent). In 2020, a separate survey reported that “83% of Millennials find it important for the companies they buy from to align with their values.”
Cracked Pipes, Frozen Wells, Offline Treatment Plants: A Texan Water Crisis (NYT) Power began to flicker back on across much of Texas on Thursday, but millions across the state confronted another dire crisis: a shortage of drinkable water as pipes cracked, wells froze and water treatment plants were knocked offline. The problems were especially acute at hospitals. One, in Austin, was forced to move some of its most critically ill patients to another building when its faucets ran nearly dry. Another in Houston had to haul in water on trucks to flush toilets. But for many of the state’s residents stuck at home, the emergency meant boiling the tap water that trickled through their faucets, scouring stores for bottled water or boiling icicles and dirty snow on their stoves. Major disruptions to the Texas power grid left more than four million households without power this week, but by Thursday evening, only about 347,000 lacked electricity. Texas Good Samaritans Are Helping Out Those in Need Amid Deep Freeze (Newsweek) From owners turning their stores into warming centers, to a mystery man handing out $20 bills to shoppers in Houston, when faced with a crisis that has left 24 in the state dead, and millions without water and electricity, Texans have instinctively turned to helping others. One such figure is Raymond Garcia of Houston, Texas, who, upon realizing he had no power at home, decided to use his time helping others. He has been visiting people in his local community, helping with tasks such as fixing burst water pipes. "I'm just trying to help the Houston community," he told ABC13. "If I can help anyone else in my close range I will.” Garcia said he was inspired by the teaching of his mother, who died recently from COVID-19. "My mom always taught me, if you help and you give to people, God will always bless you," he said. "And you know what, I've been blessed." On Thursday, Jason Spenser, the Public Affairs Director for the Harris County Sheriff's Office tweeted about another remarkable character, a man dubbed a food 'angel'. When electricity outages meant the Foodarama near 18th Street and Ella Boulevard could no longer accept credit and debit card payments, the unidentified man began handing out $20 bills to people waiting in the line. Spenser estimated the man, who did not want to be photographed, handed out a total of $500. In Elgin, Texas, Monica Nava, owner of the Chemn Cafe, put in a big order just before the storm hit. Rather than see perishable items go to waste, she boxed them up with shelf-stable good into care packages estimated to have a value of $25 each. She gave the packages out to in-need members of the community and asked for those who could afford it to pay a donation.

It came as France’s lower house of Parliament passed a draft law against Islamism, an ideology it views as encouraging terrorist attacks, and as Mr. Macron tilts further to the right, anticipating nationalist challenges ahead of elections next year. Frédérique Vidal, the minister of higher education, said in Parliament on Tuesday that the state-run National Center for Scientific Research would oversee an investigation into the “totality of research underway in our country,” singling out post-colonialism. Jakarta’s poor fear landslides from overflowing waste mountains (Nikkei Asia) The stench is overpowering, and it only gets worse as you approach the biggest landfill site in Southeast Asia. The green grass on the embankments of the road leading into the Bantar Gebang landfill on the outskirts of Jakarta quickly gives way to trash—stacked in piles as far as the eye can see, reaching the height of a 15-story building in places. Plastic bags, food packages, rubber wheels, cardboard, drink cans, and everything else that Jakartans consume and throw away can be found here—much of which turn to sludge when it rains. The site that constantly threatens landslides is also home to thousands of impoverished families. Around 20,000 people, according to an estimate by locals, make a living from collecting trash in Southeast Asia’s largest dump. More than 100,000 live in the landfill and its surroundings. Authorities are struggling to dispose of the massive amount of waste created by the 35 million people estimated by Statistics Indonesia to live the Jakarta metropolitan area. Landslides often occur at such sites. In February 2005, heavy rains triggered a slide at the Leuwigajah landfill, which serves the cities of Cimahi and Bandung in West Java, killing 157 people and swallowing two villages, Greenpeace Indonesia said. The Bantar Gebang landfill has also taken lives.
Israel expands its nuclear facility (The Guardian) Israel is carrying out a major expansion of its Dimona nuclear facility in the Negev desert, where it has historically made the fissile material for its nuclear arsenal. Construction work is evident in new satellite images published on Thursday by the International Panel on Fissile Material (IPFM), an independent expert group. The area being worked on is a few hundred meters across to the south and west of the domed reactor and reprocessing point at the Shimon Peres Negev Nuclear Research Center, near the desert town of Dimona. More specifically, coca cola owns a lot of non-soda related brands, including (but not limited to): Dasani (water), Fairlife (milk), Gold Peak Tea, Honest Tea, Minute Maid (juice), Odwalla (smoothies), Simply (orange juice, lemonade, etc.), Smart Water, Vitamin Water (energy drink), Powerade (energy drink), Zinco (coconut water), and Costa Coffee.
I’m not saying that we should give up, and you're right, we need to try to boycott coca-cola as much as possible. What I am saying is that the issue is not as simple as just giving up soda. It’s actually very complex and nuanced (as are most issues), and we need to be treating it as such.

Five Free Ways Westerners Can Help Women in the Middle East Now
1. Go green. It is not a secret that climate change disproportionately affects poor people and that women are disproportionately poor (go figure) so that is one good reason right away, but I have another one. The Wahhabist Gulf States, which include Saudi Arabia, The United Arab Emirates (Abu Dhabi, Dubai, etc), Bahrain, Kuwait, and Qatar, rely on the oil underneath them for their royal families to function and to spread their patriarchal propaganda, including funding ISIS. So if given a choice between something more fuel efficient or with a different power source and a product that depends on a lot of oil, if you can afford it please try to go green! Even recycling uses less plastic and therefore less petroleum and it is free to reuse things!
2. Boycott the 2022 FIFA World Cup in Qatar and its sponsors. This is a venture that Middle Eastern feminists have gotten off the ground but we are having a really difficult time spreading this message. Thousands of migrant workers are dying building that FIFA stadium and the entire system of labor is basically human trafficking:
The name of the current system is kafala, a system forcing all migrants to be sponsored and subsequently tied to an employer. This employer controls housing, wages, travel, and the well being of each employee. The kafala system has been frequently described as modern day slavery due to its exploitative nature. Forced labor, unpaid work, confiscation of documents, and withholding food and water to the migrants are a few of the mechanisms of control the employers enact over the migrants under the kafala system.
Workers mainly from South and Southeast Asia travel to Qatar with the hope of a securing a job in order to send remittances back to their families, but the kafala system traps them under the purview of their employer. The 2022 World Cup announcement has seen a significant rise in migrant workers coming to Qatar, creating a larger humanitarian crisis for the living and working conditions of the laborers. Qatar has not changed its policy of the kafala system since it became host of the 2022 World Cup, even with the additional international scrutiny towards its government. If Qatar does not change its policy before 2022, an estimated 4,000 migrant workers will die, making this event the deadliest in sporting history.
Most of the workers dying building that stadium, but almost all domestic workers in the Gulf States who work under the kafala system are women, and they are treated horribly. Boycotting the 2022 World Cup sends a message that the kafala system is abusive and unacceptable, and it helps women AND men. If you can afford to buy other products instead of these, please help. A list of the current 2022 World Cup sponsors:

Be aware of issues that specifically affect Middle Eastern women and be ready to talk to other about them. Some of these issues are very sensitive for some people and nobody is obligated to psychologically torture herself. If you feel safe and comfortable you can consider studying one of these topics and talking to other people who might not be aware. Please keep in mind these are issues in the Middle East or parts of the Middle East but many are also problems in other places and in diaspora communities:
Honor killings (I also wrote on honor killings in Iraq here.)
Female genital mutilation
Modern-day slavery and human trafficking, especially with domestic workers
Laws that protect rapists and force victims to marry their rapists
Child marriage, especially the new trend of taking advantage of Syrian refugees
Extremely unsafe conditions in refugee camps including sexual violence
Bans on women basically being independent in any way in Saudi Arabia
Women jailed for reporting rape in Qatar or in Dubai (and these women are European so imagine how many of these cases are not reported in international news)
Assassinating women who speak out in Bahrain
Forced marriage and the mahr (dowry) system
High rates of domestic and intimate partner violence and no punishments for abusers
4. Let Middle Eastern feminists speak. I will give a short recommendation list here but please explore for yourself and form opinions! Many Middle Eastern women write about our lives but for some reason people do not want to listen to us speak and would rather listen to what other people have to say about us. Of course other people are not always inherently wrong but many times, they ignore us and share their own ideas that aren’t very accurate. Here are some works I enjoy that you might be able to find free online:
The works of Inaam Kachachi. Of course because I am Iraqi I will start with an Iraqi woman! I believe her books and other pieces are translated into many languages and she writes about the rise of religion in Iraq and how it has affected women.
Wild Thorns by Sahar Khalifeh.
Persepolis by Marjane Satrapi.
Beyond the Veil by Fatema Mernissi. (She is Moroccan which is in North Africa but I think the piece is very important for everyone to read.)

Please stop silencing Middle Eastern women or being condescending if you don’t like what we have to say. If one more Westerner tells me they know more about being an Iraqi woman than I do I am going to lose it!
5. Stay aware and critical of what you read and hear. Countries all around the world are active in the Middle East and this directly affects the women who live here. Of course we understand that people might only have very limited control or no control over their governments and large private companies and most rational people do not generalize Westerners as being war-hungry monsters.
Sometimes Western governments insist they are helping when we are screaming that they are not. For example, did you know that the UN Security Council sanctions against Iraq in the 1990s directly or indirectly led to the deaths of half a million children?
According to Unicef, the United Nations Children's Fund, the death rate of children under five is more than 4,000 a month - that is 4,000 more than would have died before sanctions. That is half a million children dead in eight years. If this statistic is difficult to grasp, consider, on the day you read this, up to 200 Iraqi children may die needlessly. "Even if not all the suffering in Iraq can be imputed to external factors," says Unicef, "the Iraqi people would not be undergoing such deprivation in the absence of the prolonged measures imposed by the Security Council and the effects of war."
Saddam Hussein was an evil dictator but by punishing him this way, the UN also punished many of the most helpless people in Iraq. I understand there are no easy answers in these situations. How can the West fight against ISIS in Iraq? (Cutting ties with the Gulf States would help but nobody listens to Middle Eastern feminists!) These are complicated problems but solutions that cause so many children to die are probably not good solutions.
Please be wary of what you are told about the Middle East and how your government’s actions actually affect the people here. Some questions to ask yourself might be:
Is this news source reliable regarding the Middle East? For example Al Jazeera is Qatar state news. This does not automatically mean all their news is false or propaganda or should not be read, but when you read it you should ask critical questions and stay aware of the source.
Where can I read a different opinion about this topic? What do I think when I read this different idea?
How does this action by my government affect the average person in the Middle East? What are people there saying about this?
How does this issue specifically affect women?
What are the differences in reporting or in ideas between people in the West and people in the Middle East? Where could those differences come from?
Can oppressing women ever be a feminist act? For example some people cheer women soldiers that directly oppress and kill women civilians as feminists for serving alongside men when the entire system is imperialist and deadly.

To Poach, Sauté, or Microwave? That Is the Question.
Ever brought home fresh veggies from the farmers market and wondered how to cook them, or looked at the charred ends of a juicy steak and questioned if it was good for you? Luckily, food science has the answers. Read on to learn what the evidence says about various cooking methods, including which retain the most nutrients and which cause the most inflammation. I’ve written a lot about what to eat, but not as much about the method of preparing a food. Yet the way you cook your food has an enormous impact on the amount of nutrients that will make their way into your mouth and that are subsequently absorbed and available to your body to use. What if you’re not getting the nutrients you think you are? What if you are unknowingly promoting inflammation with the way you cook? Should we throw out cooking altogether? This article will cover it all.
Do you know which cooking method is the most inflammatory?
Cooking from an evolutionary perspective
Raw foodists claim that uncooked food is best for optimal health and boycott cooking altogether. Yet cooking can reduce exposure to foodborne pathogens, and many nutrients become more bioavailable when cooked. Cooking has long been a part of human history. The first evidence of cooking dates back to 15,000 B.C., when hunter–gatherers are thought to have used stone pots for cooking fish and other marine life (1). Researchers have also suggested that cooking food, especially meat, fueled the evolution of the human brain. Cooking made food more digestible and increased the number of calories we could extract from food, providing the raw material and energy necessary to support a larger and more complex cerebral cortex (2). Of course, there are downsides to cooking. In some cases, cooking reduces antioxidant content. It can also increase the levels of carcinogens and oxidized fats in food, depending on the method, temperature, and ingredients used.
The various methods of cooking
Each cooking method has its pros and cons. First, we’ll cover the basics of each method. Then we’ll dive into specific types of foods and what the evidence says the best cooking method is for each. Grilling and broiling Grilling and broiling involve using dry heat to cook food. In grilling, the heat source comes from below, while in broiling, the heat source is above the food. Grilling is one of the most popular cooking methods because of the delicious, smoky flavor it produces. This is due to the Maillard reaction, which occurs between amino acids and sugars and results in hundreds of different flavor compounds (3). Unfortunately, the same heat that produces the great flavor also contributes to the formation of toxic compounds. These include:
Acrylamide: Acrylamide forms from the Maillard reaction itself, and levels rise as food is heated for longer periods of time (4). It is often found in grilled or fried starchy foods like potato chips, and it is not found in boiled foods. Acrylamide has known toxic effects on fertility and the nervous system, though according to the World Health Organization, the intake level required to observe neuropathy is about 500 times what we would likely consume in the diet (5). Whether low levels of acrylamides may contribute to cancer risk is less clear.
Heterocyclic amines (HCAs): HCAs form when amino acids and creatine in muscle meats react at high temperatures. Researchers have identified 17 unique HCAs that are formed that may pose a cancer risk to humans (6). Several studies in animal models have now shown that HCAs cause genetic mutations and alter gene expression to cause cancer (7). This may be one reason why red meat continues to be associated with increased cancer risk in epidemiological studies.
Polycyclic aromatic hydrocarbons: The primary dietary sources of PAHs are cereals and vegetables, except when meat is grilled over an open flame (8). PAHs are also present in soil and ambient air, and exposure has been linked with cancer, cardiovascular disease, and poor fetal development (9, 10, 11).
Advanced glycation end-products (AGEs): AGEs are proteins or lipids that have become glycated (tagged with glucose molecules) as a result of exposure to sugars. These compounds are known for creating oxidative damage and accelerating the aging process. The levels of AGEs that your own body produces are far more significant than anything you consume in the diet. Still, dietary AGEs have been shown to contribute to the body’s burden of AGEs. Dietary AGEs deplete antioxidant stores in mice and can cause insulin resistance, atherosclerosis, and kidney disease (12, 13, 14, 15).
Roasting and baking Roasting and baking both involve cooking in an oven with dry heat. Roasting typically refers to meat and vegetables, while the term baking is used for cakes, muffins, and cookies. Vitamin and mineral losses are minimal with moderate-temperature roasting or baking. Some B vitamins may be lost in the meat drippings, but these can be retained by basting often or making the collected meat juices into gravy. These methods do cause formation of some AGEs and acrylamide, though they form fewer PAHs and HCAs than grilling (16). Stir-frying and sautéing With stir-frying and sautéing, food is cooked in a saucepan or skillet over medium to high heat in a relatively small amount of oil or other fat. This improves the absorption of fat-soluble vitamins and antioxidants. Cooking without water and for a shorter time helps retain B vitamins, but watch out for high heat, which can destroy these unstable compounds. High temperature stir-frying and sautéing can also cause formation of AGEs and acrylamide. Frying Frying involves cooking food at a high temperature in a large amount of fat (usually oil). It’s popular because the skin or bread coating forms a seal, ensuring that the inside remains moist and cooks evenly. Frying generally preserves B vitamins and vitamin C. However, frying at high heats can turn an otherwise healthy vegetable into an inflammatory nightmare. Frying results in very high levels of AGEs, HCAs, and aldehydes. Aldehydes: Aldehydes are formed when oil is heated at high temperatures for a long time. They have been linked to an increased risk of cancer, atherosclerosis, and rheumatoid arthritis (17, 18). The type of oil, length of cooking, and temperature will all affect the amount of aldehydes produced. Repeatedly reheating oil, as is often done in fast-food restaurants, further increases AGEs and aldehyde content (19). Water-based cooking Water-based cooking includes poaching, simmering, and boiling. All three of these methods use water to heat the food, but differ in the temperature used:
Poaching: less than 180° F
Simmering: 180–200° F
Boiling: 212° F
Elevated temperatures and a large volume of water can wash away many of the vitamins and some of the minerals in certain foods. If you consume the liquid, you’ll get most of these vitamins and minerals back, so this is not a concern with soups and stews. Boiling also results in the least production of AGEs (20). And don’t forget anti-nutrients. For example, boiling is the best at reducing oxalates, which in high amounts can contribute to the formation of kidney stones (21). The oxalates leach out into the surrounding water, much like the vitamins do. As a general rule, use as little water as possible for poaching or boiling, and consume the liquid left in the pan after cooking vegetables, unless you are particularly sensitive to oxalates or other anti-nutrients. Steaming Steaming is exactly what it sounds like—using the heat and steam from boiling water to cook food, without actually putting the food in the water. Steaming is superb at preserving nutrients, especially those that are sensitive to heat and loss in water. The downside is that it doesn’t use any fat, so fat-soluble vitamins and antioxidants won’t be quite as bioavailable, but you can easily get around this by steaming foods and then adding olive oil or butter to them after they are cooked. Slow cooking & pressure cooking Slow cooking is typically done in a crockpot and is a gentle method of cooking, since it uses low temperatures below the boiling point of water. Pressure cooking is similar to slow cooking but typically uses a higher temperature for a shorter time. There haven’t been many studies on nutrient retention of food prepared in slow cookers, but it’s reasonable to assume that the nutrient losses would be slightly less than boiling. Like boiling, slow cooking will leach vitamins and minerals from the food that you’ll lose if you don’t consume the water or liquid leftover. For soups or stews, slow cooking is an easy and excellent choice. Microwaving While microwaving typically gets a bad rap in the alternative health community, it’s one of the safest methods of cooking. Microwaves emit radio waves that cause water molecules in the food to resonate. This generates heat, cooking the food from the inside out. The shorter cooking times and more even heating from the inside out help to preserve the nutrients in microwaved food. Plus, it’s just convenient! The downside is that microwaves can leave food unpleasantly dry, soggy, or rubbery. But there’s no evidence that microwaves are unsafe. Of course, don’t stand directly in front of the microwave while it’s running and always heat food in glass or a similarly safe container. When heated, plasticizers and other chemicals in common Tupperware-like containers can leach into your food. BONUS: Fermentation While not technically a cooking method, fermentation dramatically changes the health profile of foods. The biggest benefit of fermentation is, of course, the probiotic bacteria. But fermentation also increases vitamin K2 content and may reduce pesticide burden (21, 22). Of course, fermentation can also increase the histamine content of foods, which may be an issue for some people with histamine intolerance or mast cell activation disorder.
Cooking different types of foods
Meat and other proteins When we think about meat and other proteins, we are primarily concerned with:
The digestibility of the protein
The amount of B vitamins
The amount of minerals
The absence of inflammatory compounds
We’ll look at each of these in turn. First, cooking meat and other proteins significantly improves their digestibility. Earlier, I discussed why scientists believe the increased energy and raw protein building blocks extracted from cooked meat was what fueled the development of the human brain as it is today. This is also true with other proteins. For example, the protein in cooked eggs is 180 percent more digestible than the protein in raw eggs (23). The B vitamin content of meat greatly depends on the cooking method used and the heat applied during cooking. B vitamins are water soluble, meaning they can easily get “washed out” of meat cooked in water. They are also unstable when subjected to heat and will be degraded into compounds that are not necessarily harmful but are not useful to the body. With long cooking times at high temperatures, B vitamins in roasted, grilled, or broiled meat may decline by as much as 40 percent (24). Roasting is a good option because the meat juices can be collected and consumed. With grilling, these drippings and the nutrients they contain are often lost. Still, these may be better than water-based methods. Simmering has been shown to result in the loss of up to 60 percent of B vitamins (24). Few studies have been done on minerals in cooked meats, but there is a general consensus that minerals are reasonably well retained. Manganese, copper, iron, and zinc are thought to be the most stable (25). One study found that most minerals in pork loin increased in content with boiling but subsequently decreased if cooking was carried on to higher temperatures (26). Around 160° F (71° C) seemed to be the sweet spot that provided the peak content for most minerals. Several studies have linked well-done meat with certain diseases, including colorectal cancer, pancreatic cancer, and cancer risk overall (27, 28, 29). Of course, these are just associations and are prone to the healthy-user bias (i.e., are people eating that well-done meat atop a juicy wheat bun with a side of fries?). But as I discussed earlier, there are some concerning compounds formed when meat hits the heat. Fortunately, the amount of AGEs and HCAs that is formed can be mitigated by marinating the meat in advance. Mark Sisson explained how this works in his excellent article concerning cooking and inflammation. Choose your marinade wisely. Antioxidant-rich fats; acidic mediums like wine, vinegar, or citrus; natural sweeteners like honey; and herbs and spices can all help prevent the formation of toxic compounds (30, 31, 32, 33). One study in China even marinated meat in a tea extract and found that it reduced HCA levels by 75 percent at moderate temperature and 46 percent at high temperatures (34)! At least two studies suggest that pastured meat may have higher antioxidant levels “built in” and thus have better oxidative stability (35, 36). On the other hand, table sugar, soy sauce, and unstable oils will increase toxic compound formation (37). Cooking temperature also matters, as HCA content closely parallels the degree of doneness of the meat. In other words, rare meat has much lower levels of HCA than well-done meat (38). AGEs follow a similar pattern, as they form when the meat browns, a direct result of the Maillard reaction. Minimizing smoke can reduce the formation of PAHs. Fats With fats, the primary concern is oxidation. When oxidized fats are consumed, they become incorporated into circulating lipids and cell membranes. This is thought to be the initiating event in atherosclerosis (39). Polyunsaturated fats are the most prone to oxidative damage at high temperatures. These can be found in the oils used in cooking or in the food itself, in the case of meat and fish. Omega-3 fatty acids are particularly fragile. Frying tuna has been shown to degrade omega-3s by 70 to 85 percent (40), while baking or boiling fish has been shown to preserve more omega-3 fatty acids than frying (41). Use heat-stable fats whenever you’re cooking at higher temperatures (frying, roasting, grilling, broiling, or stir-frying). Saturated fats like lard, tallow, and butter are the most heat stable. Coconut oil has also been shown to hold up to oxidative damage (42). High-quality avocado oil and extra-virgin olive oil are also good choices due to their high antioxidant content. Vegetables Things get a little trickier with vegetables, as the chemistry is very different from one vegetable to the next. The major factors to consider with cooking vegetables include:
The amount of vitamin C
The amount of B vitamins
The amount and availability of minerals
The amount and availability of antioxidants and polyphenols
The amount of antinutrients
The formation of inflammatory compounds
Resistant starch formation
Vitamin C is abundant in many vegetables, yet it is very unstable when heated. Boiling causes more loss of vitamin C than any other cooking method. One study found that broccoli, spinach, and lettuce lose up to 40 to 55 percent of their vitamin C when boiled, compared to 21 to 28 percent loss when microwaved and 8 to 14 percent loss when steamed (43). Another study found that stir-frying resulted in about a 60 percent loss of vitamin C from red cabbage (44). Less is known about the effects of cooking vegetables on B vitamins and minerals. Water-based methods of cooking will cause these to leach out into the surrounding water. For B vitamins, gentler cooking methods or microwaving may be the way to go. One study found that microwaved turnip greens retained more B vitamins than greens blanched in boiling water (45). As for antioxidants, it really depends on the vegetable. Consider the following findings:
Microwaving is the best method for retaining antioxidant activity in mushrooms (46)
Steaming is best at preserving antioxidants and cancer-fighting glucosinolates in broccoli and cabbage (47, 44)
Boiling increases the antioxidants and carotenoids in carrots and does a better job of preserving them than frying or steaming (48)
Let’s face it, though: microwaved, steamed, or boiled vegetables simply don’t taste as good as stir-fried or grilled vegetables. One solution is to add oil, butter, or meat juice gravy after cooking or to cook the vegetables most of the way before stir-frying for the last few minutes of cooking. You disagree with practices that almost every corporate conglomerate participates in. It feels somewhat similar to someone saying they'll boycott Tyson Foods Inc. because they treat their chickens horribly, but still eating chicken from other suppliers. Ultimately, it's the industry you should disagree with, not a single proponent of it. And to change an industry like this - one built on products that do not require ethical injustices - you have to campaign for changes to the capitalist method of business (regardless if you think change should be gradual, or immediate, as well as whichever type of change you campaign for).
