This week is about Ankle Strength. 💪🏽Improve strength, flexibility & mobility in the muscles, tendons, & ligaments in your gastrocnemius & the peroneals (the muscles on the lateral side of lower part of the leg). ▪️Calf raises work the peroneals along with the gastrocnemius & soleus, which are the calf muscles.  Single leg elevated calf raise work the peroneals and calves. Use a plate weight, stair, or anything where the ball of the foot is supported and slightly elevated higher than the heel. ▪️Plantar raises place most of the emphasis on the peroneals. Position the sole of you foot on two small weight plates so that the ball & arch are supported with the big toe & heel unsupported slightly over the edges. Steadily rise up onto your tip toes & feel the outside of your shins working. Slowly lower your heels down until they almost touch the floor & repeat. ▪️Ankle dorsiflexion/plantar flexion works anterior tibialis, gastrocnemius & soleus complex. Sit on the floor with legs straight out in front. For dorsiflexion, anchor a resistant band to a chair or table leg, then wrap it around the top of foot. Flex toes toward the body & slowly return to the start position. For plantar flexion, wrap resistant band around the bottom of foot & hold the ends in your hand. Slowly point toes away & slowly return to the start position. Golf ball rolls on the soleus complex releases tightness in the plantar fascia. *Be sure to warm up with ankle rotations & stretches prior to lower body lifts to help reduce injuries. The row machine effectively raises heart rate & provides an excellent overall aerobic workout. Healthy adults should get at least 150 mins. of moderate-intensity exercise per week.▪️Rowing provides upper body conditioning. It works the upper & lower back and the shoulder muscles get an excellent workout as well.▪️ The sliding seat provides a lower body workout. Each stroke requires the calves, quadriceps, hamstrings, glutes, abs, obliques, pecs, biceps, triceps, deltoids, upper back, & lats to engage. Hands & wrists become stronger as well due to gripping the rower handles.▪️Terms to understand: Catch, Drive, and Finish. A good catch is important as it sets up the stroke patterning for the rest of the drive. At the catch the arms should stay loose & relaxed, with the pressure of the initial drive connected from the handle to the feet through the lats, lower back, glutes & quads. When achieved correctly, the body should only take over on the drive once the legs have reached approximately 80% of extension, completing the highest resistance portion of the drive. The transfer of resistance from the legs to the body is seemless. It is a great lower abs exercise—but definitely works the entire core. **Modified lift: Scure hands above head. 👉🏽How to do it: Lie on back with arms at sides or modified arms secured above the head. Extend both legs straight up to the ceiling, crossing right leg over left, toes pointed. Brace abs in tight, inhale, & lower legs *BEFORE the pelvic tilts to put the arch in the lower back. As you exhale, bring legs back into body & lift legs overhead on an angle (as if aiming to where the wall meets the ceiling behind you), lifting hips and back off the floor, pressing down with arms for support. Pause for 1 count, then slowly roll through spine to lower hips & bring legs back to the starting position. That's 1 rep. Do up to 3 sets of 10 repetitions. Make it easier: This move is tough, so if you can't lift your hips all the way off the floor, take your time to get stronger before attempting. Start by practicing drawing your legs up & over, & see if you can lift just a few inches off the mat, then immediately lower. **Remember** Abs remain constantly pulled in toward the spine during entire exercise.
