Ăn cơm trắng đúng cách

Chuyên gia Singapore chỉ cách ăn gạo trắng đúng cách, là ăn rau trước, đến thịt, cơm, giúp giảm chỉ số đường huyết, ngăn bệnh tiểu đường type 2.

GI là chỉ số phản ánh tốc độ tăng đường huyết sau khi tiêu thụ đồ ăn có carbohydrate. Carbohydrate chủ yếu là đường và tinh bột được cơ thể phân giải thành glucose, sau đó chuyển hóa thành năng lượng.

Đối với bệnh nhân tiểu đường, nắm được chỉ số GI của thức ăn hàng ngày là điều rất quan trọng để kiếm soát insulin. Những người khỏe mạnh cũng nên biết mức GI để giảm nguy cơ mắc các bệnh như tiểu đường tuýp 2, bệnh tim, béo phì và ung thư đại trực tràng.

Theo trang web HealthHub, GI cao là từ 70 trở lên, từ 56 đến 69 được coi là trung bình, từ 55 về 0 là mức thấp. Thực phẩm có GI thấp có thể giúp ngăn ngừa và kiểm soát bệnh tiểu đường. Tuy nhiên, việc tra cứu mức GI của các món ăn châu Á lại có phần khó khăn bởi bảng thống kê GI được dựa trên phần lớn thực phẩm ở phương Tây, theo giáo sư Christiani Jeyakumar Henry, cố vấn cấp cao tại Viện Đổi mới Công nghệ Sinh học và Thực phẩm Singapore (SIFBI).

Để khắc phục điều đó, giáo sư Henry, cùng với các nhà nghiên cứu cấp cao của SIFBI là Rina Quek và Bhupinder Kaur, gần đây đã công bố danh sách 940 loại thực phẩm mà ông cho là thống kê toàn diện nhất về chỉ số đường huyết của thức ăn bên ngoài phương Tây. Thông tin được thu thập từ 159 nghiên cứu riêng biệt kéo dài từ năm 2000 đến năm 2020 tại nhiều nước như Singapore, Malaysia, Indonesia, Thái Lan, Nhật Bản và Trung Quốc. Theo Giáo sư Henry, ước tính trong số hơn 2.500 người tham gia, hầu hết đều không mắc bệnh tiểu đường.

Để xác định GI của thực phẩm, người tham gia phải nhịn ăn qua đêm, rồi ăn một món có chứa 50g carbohydrate. Sau đó, họ được xét nghiệm máu trong những khoảng thời gian khác nhau để đo mức đường huyết. Thử nghiệm lặp lại vào một ngày khác để so sánh dữ liệu của hai ngày.

Kết quả là gạo trắng - thứ không thể thiếu trên mâm cơm của người châu Á, trong đó có Việt Nam - có chỉ số GI dao động từ mức trung bình đến cao. Bánh mì trắng tương tự như gạo.

Gạo lứt có mức GI tương đối thấp. Các loại mì và khoai tây thuộc nhóm có GI thấp và trung bình.

Trong số các loại hoa quả, GI của mít, ổi ở mức cao, trong khi các loại như đu đủ, dứa, dưa hấu, táo lại thấp.

Tuy nhiên, GI không nói lên hàm lượng dinh dưỡng trong thức ăn như protein, chất béo, natri, vitamin và khoáng chất. Trên thực tế, đồ ăn lành mạnh có thể có GI cao hơn món có giá trị dinh dưỡng thấp hơn. Ví dụ, bột yến mạch có chỉ số GI cao hơn sô cô la vì có chứa carbohydrate.

Cơm gà có GI thấp hơn gạo trắng nhưng điều đó không có nghĩa nó tốt cho sức khỏe hơn. Bạn vẫn cần biết các giá trị dinh dưỡng của thực phẩm qua những ứng dụng hoặc ngay trên bao bì sản phẩm.

Vì thế, bạn chớ vội bỏ cơm. Do GI cho biết tốc độ tiêu hóa carbohydrate trước khi đi vào máu, có một số cách để làm chậm quá trình này. "Chúng ta nên ăn rau trước, tiếp đến là thịt và sau đó là cơm. Bằng cách này, chất xơ sẽ làm tốc độ tiêu hóa chậm lại, trong khi thịt kích thích sản xuất insulin, tạo điều kiện để tế bào hấp thụ glucose. Đó là cách giảm GI của cơm trắng", giáo sư Henry giải thích.

Ngoài ra, bạn cũng cần biết cách kết hợp các món với nhau. Ông Henry cho biết: "Bạn nên ăn cơm với canh nấu từ thịt, uống sữa đậu nành hoặc trà xanh, vì protein hoặc axit amin trong chúng có khả năng giảm GI của gạo".
