Half Marathon Advise from Nutritionist Emily Whitehead

Emily Whitehead holds an MSs in Exercise and Nutrition Sciences, BSc in Sports, Health, Exercise and Nutrition and is a Registered Nutritionist MBANT and a REPS Level 4 Personal Trainer. Emily has worked alongside professional and recreational sportspeople. She has been featured in various media publications such as OK!, Womens Running, My Weekly, Top Sante, Outdoor Fitness and many more. Emily is also a Senior Associate Member of the Royal Society of Medicine.
I have run in many events from 10k’s right up the spectrum to an ultra-marathon and nutrition is important.  As Britain’s Ocean City Half Marathon is nearly here, now is a good time to think about your nutrition strategies. Here are my simple top nutrition tips for the half marathon.
1) Fuel up before your race!
There is no real need to excessively carbo load before a half marathon, but it might be worth the day before, making sure that you include carbohydrate sources in your main meals. So, your glycogen stores are full and ready for the run. For example, try and include, bread, potatoes, noodles, pasta, rice and quinoa etc. Some people find too many carbs leave them feeling tired and sluggish. Make sure that you don’t excessively eat them the night before if they have this effect on you, but rather space the intake throughout the day.
2) Eat breakfast
Aim to eat breakfast around 3 hours prior to the run, to allow the food to digest. Don’t eat or drink anything new, prior to the run, as you don’t know how it affects your stomach. Stick to what you know and what you have practised with.  Remember to avoid high fibre or fatty foods, as this may cause gastrointestinal distress.
3) Pre- race nutrition
Approximately, 60 minutes prior to the race, knowing that you have to walk a long way to the start line from the car park or bus stop, it might be worth  eating a carbohydrate snack to make sure your glycogen levels are fully topped up.  I personally like to eat a banana or half an energy bar even though sometimes, I don’t really feel like it. Additionally, if it’s a hot day, make sure that you have a small drink beforehand or take a few sips to keep you hydrated.  Don’t drink too much though, as you want to avoid a toilet stop during the race.
4) Race nutrition
If you are running for more than 90 mins, ensure that you begin to fuel within the first 20-30 minutes of your run with snacks/gels that you should have practised with to ensure your glycogen stores are topped up. Aim to consume 30-60g of carbohydrate per hour which roughly equates to an energy bar.  Keep hydrated by drinking small amounts often, with water or various carbohydrate/electrolyte drinks throughout. Try not to lose 2-3% of your body mass through dehydration. 
5) Post race nutrition
Make sure that you drink some fluid, especially if it’s a hot day, once over the finish line and have a snack to eat ideally within the first 30 minutes which is rich in carbs and protein to replenish lost glycogen stores and to facilitate muscle repair and recovery.

Plymouth 10k announce City College Plymouth as sponsors of the 5K Secondary Schools Challenge
Run Plymouth, organisers of the popular Primary Schools Challenge have announced City College Plymouth as sponsor of the newly created Secondary Schools Challenge to be staged at the Plymouth 10K on the 7th October 2018. The event will be known as the ‘City College Plymouth 5K Secondary Schools Challenge’. The College will also be providing students as part of a real work experience programme through volunteering.
The Secondary Schools Challenge will help to promote a healthy and active lifestyle amongst secondary schools children in and around Plymouth. The event encourages pupils of all abilities to get involved and schools taking part will run a training programme, promoting a gradual improvement in their running and stamina. 
Pupils will cover a 5K distance on closed roads in front of thousands of spectators as part of the Plymouth 10K event on the 7th October 2018 and each runner will receive a Medal, T-shirt and goodie bag. 
The event Race Director Nigel Rowe MBE said “We are delighted that City College Plymouth has the same shared vision with us through the delivery of the Schools 5K Challenge. Providing an opportunity for students to engage through our Volunteer Programme will enlighten them into key areas of event delivery. Showing the value and responsibility of volunteering and how critical their roles will be in delivering a successful event. This opportunity will assist with their course work and provide real work experience through volunteering”.

Half Marathon advice from Emma Stepto, winner of the Britain’s Ocean City Half Marathon 2017
Emma Stepto has had an impressive running career with a number of UK records. Winning the Britain’s Ocean City Half Marathon last year was just one of Emma’s great achievements, previously being named UK Ladies Half Marathon Champion 2014 (PB of 72.28) and England Ladies 10K Champion 2014 (PB of 33.02).
To help runners who are taking on their first Half Marathon or want to improve their running, Emma has kindly given some great advice for anyone taking on the Britain’s Ocean City Half Marathon.
What is your basic training advice for beginners taking on the Britain’s Ocean City Half Marathon?
I would recommend beginners to find a structured plan- there are plenty online, designed for different levels of ability- and progress your mileage very gradually over a number of weeks (as per the plan). Doing too much, too soon, is a recipe for injury. Bodies take weeks and months to adapt to increases in training, so be patient and listen to your body- don’t push on through niggles which affect your running form- they will become injuries that stop you! Make sure you complete your long runs at a comfortable pace- concentrate on relaxing and don’t stress about your pace. Most of all, enjoy being out there and being active! Having company will help you get through any tough patches and sharing the accomplishments makes make it more fun.
How important is rest during training?
The more intensity you do, the more important rest becomes. If you are not used to running regularly, or are increasing your mileage, you need to let your body rest, to adapt, so that it can cope with the workload over the weeks. Cross training (doing another exercises such as swimming, cycling, yoga) is a good way to loosen up tight running muscles, without stressing them and also avoids further impact. It’s active recovery. But if you are feeling tired and need rest- definitely take it. Overtraining leads to a lot of bad things, not just poor performance and slower, less enjoyable running. Treat your body kindly- it’s working hard for you.
What do you eat the night before a half marathon?
I usually stick to very plain foods- either rice or pasta (and plenty of it!) in a tomato sauce and some simple sugars- so I usually have jelly…. (and Turkish Delight is my pre-race favourite)! But for a half marathon it is very important that you eat well and increase the proportion of carbs in the few days leading up to the race too. You are going to be asking a lot of your body- so make sure it has stored fuel for the job! And stay hydrated during the pre-race days too.
How important should completing the half marathon in a quick time be for beginners?
For beginners, running 13.1 miles at ANY pace is a huge target that can’t be taken lightly and everyone will respect that achievement so much. Setting a realistic target for YOU- taking into account your current fitness and running history- is the most important thing. As long as you know that you went out there and gave it your best on the day and did justice to your hard training- that is the priceless feeling.
Any race day advice?
Get to the race village in plenty of time, know the course and facilities in advance, and queue early for the loos. The most important aim is to pace your race correctly. Don’t start out sprinting faster than you have ever run in training- you simply won’t keep it up and it will make the last few miles feel dreadful. Stick to the pace you are used to in training and if you feel good at 10 miles, go for it- there are still 3 miles left for you to pick up the pace. Save your mental strength for the last 3 miles- don’t let your time slip now, you have just run 10 miles really well, so dig deep and maintain your determination. Enjoy the finishing line moment- soak up the cheers, they are for you!
What do you most like about the Britain’s Ocean City Half Marathon?
It is an extremely well organised race, with a stunning start and finish venue and a varied and challenging course. The race village atmosphere is so upbeat and exciting! Support on the route is great and the cheers really buoy you up and carry you on.

Sam Pictor, winner of Plymouth 10k 2016 has given his top tips for beginners looking to take on this year’s race.
Top Tips:
Be excited: A 10K is a great race distance. Enough to make you work hard, but it should leave you with enough energy to celebrate with friends after. Excitement will also add energy to your training helping you to run better.
Build your training gradually: Try to increase your training gradually each week. Maybe add an extra 10 minutes to your main run, or run 3 times instead of 2. Find what works for you and build on it so that you’re confident when race day arrives.
Warm-up actively: Most races are in the morning, and the last thing you want is to turn-up at the start bleary-eyed. Go for a little jog beforehand, join in with some easy aerobics with friends, or just try a fast walk to get the blood pumping. These activities are 100 times better than standing still trying to touch your toes.
Pace yourself: Now is the time to harness that excitement. Don’t rush off at break-neck speed when the gun goes. Ease yourself into the run. When you get to the 5km mark you can always decide to increase the pace if you are feeling good.
Finish strong: Give it your all towards the end. You want to have an empty tank as you cross the line. Make sure you warm down with a gentle jog or some walking. Then enjoy a nice drink, swap race stories with friends and search the goody bag leaflets to decide on which run you’ll do next!!

Entries open for Plymouth 10k 2017
Online entries are now being taken for this year’s highly anticipated Plymouth 10k race, which will take place on Sunday 8th October.
Organisers recently announced that runners will receive a technical t-shirt, quality goody bag and fresh new medal design as part of their rewards package. Last year’s event saw over 2500 entries, making it the largest of its kind in the South West.
This year’s 10k received over 1000 pre-registrations and over 500 entries have already been submitted since the launch last week. A record number of runners are expected to take part this year.
Wessex RFCA have continued their support of the Corporate Challenge, which saw over 40 businesses go head-to-head for a chance to win £250 for their chosen charity in 2016. DRDE Trust took first place and donated the prize money to Children’s Hospice South West Little Harbour. Hindhead Property, Bodmin College and Rainbird & Co have already submitted a team entry into this year’s challenge.
Event West will continue to work alongside local clubs, businesses and charities to help create the best experience possible for runners of all abilities.

Bright Solicitors Named Official Water Sponsor of Britain’s Ocean City Half Marathon
Event West have recently announced that local law firm, Bright Solicitors will be the official water sponsor of the Britain’s Ocean City Running Series.
The series incorporates the Britain’s Ocean City Half Marathon and Plymouth 10k event, where over 7000 runners will take to the streets this year across the two events.
Providing athletes with water at large scale events is a key requirement, with 5 water stations located throughout the half marathon later this month and 2 for the 10k in October.
At the half marathon later this month, Bright Solicitors will be assisting with water distribution to over 3500 runners throughout the course.

Drakes Jewellers will be taking on this year's Wessex RFCA Corporate Challenge in aid of Crohn's and Colitis UK!
Drakes has decided to run for a charity which it says is close to its heart, Crohn’s and Colitis UK. Managing director, John Hirshman and stock manager, Helen Whitford, suffer with Crohn’s Disease. This is a chronic condition which causes inflammation of the digestive system or gut and is ongoing and life-long.
Andrew Hirshman (Director) said “As a team we have been training hard. We plan to raise as much money as we possibly can to help support this fantastic and worthwhile cause.”
The Corporate Challenge is an opportunity for businesses to engage in a healthy and active competition for a chance to win £250 for their chosen charity.

“I am doing this to prove to everyone that when you work hard  you can achieve anything”
This year’s Britain’s Ocean City Half Marathon will be the first Half Marathon for 34 year old Leo. Approaching the age of 34, Leo weighed almost 18 stone. Unhappy and unmotivated, feeling trapped in his daily routines, Leo decided enough was enough and made the decision to change his life for the better.  
 Leo said “Someone said to me when I mentioned about wanting to run that "you're not really built for it". That comment set me out on a mission to prove them wrong.”
 As a result of becoming more active, changing his approach to food and his mental mind set, Leo has managed to successfully lose almost 6 stone in weight in just 8 months!
 We asked Leo why he entered the Britain’s Ocean City Half Marathon on Sunday 23rd April. Leo responded saying: “Completing a half marathon started as something that was beyond the realms of possibility. But so was running down the road to the shop, or running a 5K, or losing weight, or rediscovering myself. I am doing this to prove to everyone and most importantly to my old self that when you work hard and put your mind to something you can achieve anything.” 
 Leo is running the Britain’s Ocean City Half Marathon on behalf of CHICKS. “I'm inspired by the work that CHICKS do for disadvantaged children, so I wanted to raise money for them” said Leo.
 CHICKS is a national children's charity providing free respite breaks to disadvantaged children from all over the UK. They believe every child has the right to make positive childhood memories. A CHICKS break inspires new confidence and gives children the chance to have fun, enjoy new experiences and relax. More than anything, it gives them the chance to just be children.

Britain’s Ocean City Running Series Inspires New Runners
Health and wellbeing club members sign up for their first Half Marathon
With just a few weeks until the Britain’s Ocean City Half Marathon taking place on 23rd April, members of The China Fleet Country Club in Saltash, have decided to don their running gear for the first time.
Local fitness enthusiast Sarah Bennett, has been a member of the club for several years and along with other members, has decided to take her fitness up a level and run the 13 miles next month.
“Sarah is being guided carefully with the help of one of our Personal Trainers Dean Burchell, who has designed a special 6-week training schedule to get her marathon-ready,” says Marketing Director Debbie Lyons.  “Sarah is already a very fit person, taking part in boot camps and classes here every few days, so she’s starting off on the right foot.”
Sarah’s Trainer has devised a special training plan which will help her prepare safely for the half marathon.  “Sarah will admit that although she maintains an excellent fitness level, she is not a natural runner” says Personal Trainer Dean.  “In fact, I don’t think she particularly enjoys running – but I think we can help change that!”
“We’ll be keeping track of Sarah’s training progress each week up to the half marathon,” says Debbie “We’ll be posting updates when we can on our social meida to help inspire others.”
Sarah added “Alongside the fitness boot camps and my personal training I have started running, gradually increasing my distance each week. I can't say that the thought of distance running enthralls me but the satisfaction of ticking off the miles has been motivational during training. Running buddies have been worth their weight in gold so far, ensuring I don't miss a run, pushing me on and providing a welcome distraction from the aches!"
Marketing Manager, Event West, Chris Bartolini says : “It is great to see that China Fleet members will be taking on the challenge this April. I have used the gym there several times and the facilities and gym staff are brilliant. We work hard to promote running within the city and the series provides an achievable goal for those looking to participate in running events throughout the year.”

GHQ Training sponsor Britain’s Ocean City Schools’ Challenge
We are delighted to announce that GHQ Training Ltd will be sponsoring the Britain's Ocean City Running Series in 2017.
The partnership will see GHQ sponsor the 'Schools Challenge', where students from the local area will complete a 12-week running programme in the lead up to the Britain’s Ocean City Half Marathon on Sunday 23rd April.
We have partnered with the Plymouth School Sports Partnership (PSSP) who are organising the programme.
Lance Chatfield, Schools and Community Sports Manager for the PSSP said: "The PSSP are once again pleased to be organising the schools’ element of the half marathon and welcome the sponsorship and on the day support of GHQ Training".
Pupils will cover a total of 12.1 miles prior to race day. The finale of the challenge takes place on the Plymouth Hoe in front of thousands of spectators, which will see the students and their teachers complete the final mile distance and receive a Britain’s Ocean City Half Marathon medal.
